Running is one of the most effective forms of activity in terms of energy expenditure. But how many calories do you really burn during a workout? The answer depends mainly on your body weight and the distance covered — and contrary to popular myths, pace matters less than it seems.
A Simple Formula for Calories Burned
A good approximation for running comes from a formula based on body weight and distance:
Calories burned ≈ 1.036 × body weight [kg] × distance [km]
A simplification is often used too: you burn roughly 1 kcal for each kilogram of body weight for each kilometre of running. This is a gross value, that is the total expenditure including resting metabolism.
Calculation Example
A person weighing 70 kg runs 10 km:
- Calories burned = 1.036 × 70 × 10
- = 1.036 × 700 = about 725 kcal
After subtracting resting metabolism (the calories you would have burned anyway while lying down), the net expenditure will be slightly lower — about 600–650 kcal.
What Affects Calorie Burn
- Body weight — a heavier person burns more over the same distance
- Distance — the main factor; the further, the more calories
- Terrain — running uphill and on uneven ground increases expenditure
- Pace — has a moderate effect; faster running burns slightly more per km
- Technique and wind — air resistance and running economy play a small part
The Myth About Pace
Contrary to common opinion, covering 10 km takes a similar number of calories regardless of whether you run fast or slow. Distance is the deciding factor. A faster pace burns slightly more per kilometre (due to less economical movement), but the difference is small. Fast running does have another advantage though — the EPOC effect.
The EPOC Effect (afterburn)
After an intense workout the body increases energy expenditure for many hours afterwards, recovering and restoring balance. This phenomenon, known as EPOC (excess post-exercise oxygen consumption), is stronger after interval running than after a calm jog. That is why intense workouts can burn extra calories after the effort ends.
Running and Weight Loss
To lose weight, your overall calorie deficit must be negative. Running helps increase it, but it will not replace dietary control. An approximation: burning 7000–7700 kcal corresponds to losing about 1 kg of body fat. From the example above this means roughly 10–11 workouts of 10 km per 1 kg of fat — which is why diet is crucial here.
Remember
All formulas give estimates accurate to within 10–20%. Sports watches also merely estimate expenditure. Treat the numbers as approximate and observe long-term changes in body weight rather than single measurements.
