Training Volume Guide — How to Calculate Your Weekly Load

What is training volume, how do you calculate it and why does it determine your muscle growth? A practical guide to sets, reps, load and progressive overload for all levels.

If you have been training consistently for months but your strength and muscle mass are not progressing the way you expected, the problem is very likely your training volume. Volume is the single most studied and most reliable predictor of hypertrophy in the resistance training literature. Understanding what it is, how to measure it and how to increase it systematically is arguably the most valuable piece of knowledge any gym-goer can acquire.

What is training volume?

Training volume is the total amount of work performed in a training session or week. In resistance training it is most commonly expressed as:

  • Volume = sets × reps × load (kg or lb)

For example, performing 4 sets of 8 repetitions with 80 kg gives a volume of 4 × 8 × 80 = 2 560 kg (sometimes called "tonnage"). This metric is useful for tracking total work over time. However, researchers and coaches often simplify the concept further to the number of hard working sets per muscle group per week — because the number of quality sets performed close to failure is the best predictor of hypertrophic adaptation, independent of the specific load.

Why volume drives muscle growth

Skeletal muscle grows (hypertrophy) in response to mechanical tension and metabolic stress. Both of these stimuli accumulate over the course of a set performed with sufficient effort. How to count weekly volume per muscle group

Count all hard working sets (leaving 1–3 reps in reserve or going to near-failure) for each muscle group across the entire week. Include both direct and indirect work:

  • A bench press set trains the chest, front deltoid and triceps — it counts toward all three.
  • A row trains the back and biceps — count it for both.
  • Warm-up sets and sets well below threshold difficulty do not count.

Example weekly chest volume:

  • Barbell bench press: 4 sets
  • Incline dumbbell press: 3 sets

Progressive overload — the engine of long-term progress

Without progressive overload, the training stimulus remains constant and adaptations plateau. Progressive overload means systematically increasing the demand placed on your muscles over time. The main methods are:

  • Load progression: add weight to the bar each session (2.5 kg increments). Best for beginners and compound lifts.
  • Rep progression: perform more repetitions with the same load before increasing weight. Suited to the 8–12 rep hypertrophy range.
  • Volume progression: add one working set per muscle group per week across a training block. Common in intermediate and advanced programming.

Volume guidelines by experience level

Beginners, intermediate and advanced trainees have different optimal volume ranges because training experience increases the stimulus required to produce further adaptation:

  • Beginners (0–12 months): 8–12 sets per muscle per week. Even this modest volume produces rapid gains because the neuromuscular system is highly responsive. Focus on learning technique and building consistency.
  • Intermediate (1–3 years): 12–16 sets. Progress slows — more volume is needed to maintain the same rate of adaptation. Structured periodisation becomes important.
  • Advanced (3+ years): 16–22 sets or more, carefully periodised with planned deload phases. A large portion of training energy goes to maintaining existing muscle rather than building new.

Practical tips for managing volume

  • Track your sets in a training log or app so you can review week-on-week trends.
  • Prioritise lagging muscle groups by placing them first in the session when you are freshest.
  • Split your weekly volume across at least two sessions per muscle group — research suggests twice-weekly frequency is superior to once for hypertrophy at equal total volume.
  • Perform a deload (reduce volume by 40–60%) every 4–8 weeks or whenever performance declines despite adequate sleep and nutrition.

1. Is more sets always better? Only up to your MRV. Beyond that, extra sets impair recovery and cause regression.

2. Do warm-up sets count toward volume? No, only hard working sets performed close to failure contribute meaningfully to the stimulus for growth.
