VO2max — how to calculate it and what it says about fitness

What VO2max is, how to estimate it without a lab using your resting and maximum heart rate, and how to interpret the result. With a worked example.

VO2max is one of the most important indicators of the body’s aerobic capacity. It tells you how much oxygen your body can use during maximum effort. The higher it is, the better your endurance and fitness. In this guide we show how to estimate VO2max without a lab and how to read the result.

What is VO2max?

VO2max is the maximum oxygen uptake, that is the greatest amount of oxygen the body can take in and use per minute during intense effort. It is given in millilitres of oxygen per kilogram of body weight per minute (ml/kg/min). A higher value means the muscles have better access to aerobic energy and can sustain a high pace for longer.

How to measure VO2max?

The most accurate measurement is taken in a laboratory during an exercise test with analysis of exhaled air. For everyday use, however, you can rely on estimation formulas based on easily available data, such as resting heart rate.

A simple formula based on heart rate

One of the simplest uses the ratio of maximum heart rate to resting heart rate: VO2max ≈ 15.3 × (maximum heart rate / resting heart rate). The maximum heart rate can be estimated as 220 minus age, and the resting heart rate measured in the morning, right after waking up.

Worked example

Take a 30-year-old person with a resting heart rate of 60 beats per minute:

  1. Maximum heart rate: 220 − 30 = 190 beats per minute.
  2. Ratio: 190 / 60 = 3.17.
  3. VO2max: 15.3 × 3.17 ≈ 48.5 ml/kg/min.

That is a good result for a person of this age. The lower the resting heart rate at a given age, the higher the estimated VO2max — which is why regular training, by lowering the resting heart rate, raises this indicator.

How to interpret the result?

Approximate ranges for men aged 30–39:

  • Poor fitness: below 35 ml/kg/min.
  • Average: 35–43 ml/kg/min.
  • Good: 44–50 ml/kg/min.
  • Very good and competitive: above 50 ml/kg/min.

In women the values are usually a few units lower. VO2max naturally declines with age, but regular endurance training effectively slows this process.

How to improve VO2max?

The most effective approach is high-intensity interval training (HIIT) interspersed with steady aerobic effort. Regular running, cycling or swimming gradually increase fitness and lower the resting heart rate.

Estimation formulas give an approximate value and do not replace a professional fitness test. Before starting intense training, especially after a break or with health problems, consult a doctor.
